pick up something heavy and walk as far as you can with it until it gets too tough, than go further,

pick up something heavy press it overhead, than put it down , repeat, 50+ times

throw something a little less heavy until you either cant breath, or cant throw, than do a few more

cARDIO 30 min daily to begin,

    and many many more

gym memberships are not needed, bench presses are definitly not needed

Conventional bodybuilding workouts are crap. What you need to do to build real strength and muscle is to train the entire body in one workout 3 times per week and to use only basic multi-joint exercises. Back in the 1940s, bodybuilders trained in this manner and many of them were also competitive weightlifters, gymnasts, wrestlers, boxers, etc. In other words, they used their muscles for more than just strutting around posing which is more than I can say for the current Mr Olympia competitors who are basically freak shows. Here's a sample program to try

    Stretching
    Jumping Rope

    Military Press
    Lateral Raise
    Chin-ups
    Dips
    Dumbbell Curl
    Close Grip Pushups
    Squats
    Crunches

Do each exercise for about 3 sets of 10 as a starting point and go from there.
